How to learn Road Cycling (Beginner to Group Rides)

A 2024 PubMed Central review of training intensity distribution across 14 studies confirms what the Norwegian sport scientist has been saying for a decade. Masters cyclists who train like they are still 30 lose FTP twice as fast as those who don't.

Most cyclists over 40 are following training plans written for cyclists under 30. That single mistake accounts for the majority of masters plateau, unexpected illness, and premature FTP decline.
The generic 80/20 polarized model works.
But it was calibrated on younger endurance athletes with faster recovery cycles, and it needs adjustment for masters riders.
Professor Stephen Seiler, the Norwegian sport scientist who originally documented the polarized training model, has been increasingly explicit about this in his recent podcast appearances and lectures.
After 40, the recovery window between hard sessions extends from 24 to 48 hours out to 48 to 72 hours.
Ignore that window and everything else in the training plan starts to unravel.
Aerobic decline in trained cyclists averages 0.7 to 1 percent per year after age 40, versus roughly 10 percent per decade in sedentary populations. That difference is the entire case for training seriously into your fifties and sixties.
But the training response itself also changes. Recovery capacity is the constraint, not aerobic ceiling.
A 45-year-old and a 25-year-old can run the same 4 x 4 minute VO2 max session with equivalent quality. What differs is how long each takes to fully clear the fatigue afterward.
Seiler's argument, backed by his own field studies with Norwegian endurance athletes, is that the intensity structure of a masters rider's week must match this slower clearance rate.
Two genuinely hard sessions per week is the ceiling for most riders over 45.
A third session, even if it feels manageable, blunts the adaptation from the first two.

A 2024 systematic review published in Frontiers in Physiology examined 14 studies on training intensity distribution across cyclists, runners, triathletes, and cross-country skiers. The review is available on PubMed Central.
The finding was consistent across sport, sex, and training level.
Polarized distributions of approximately 75 to 80 percent low-intensity work with 15 to 20 percent high-intensity intervals produced superior short-term gains in VO2 max, VO2 peak, and work economy compared to threshold-heavy or pyramidal models.
The review also flagged something specifically relevant for masters riders.
The elite cyclist data shows a 77 percent zone-1 distribution during competition periods with zone-3 work capped at 8 percent to protect recovery.
That is even more low-intensity work than the general 80/20 rule suggests. And it is the pattern masters cyclists should be modeling their weeks on, not the harder intensity distributions that show up in younger amateur training plans.
Here is what a masters week actually looks like when the polarized model is adjusted for slower recovery.
Monday: Complete rest, or 30-minute recovery spin.
Tuesday: Hard session #1. VO2 max intervals (4 x 4 minutes at 105 to 120 percent of FTP with equal recovery) or lactate threshold work (2 x 20 minutes at 90 to 100 percent of FTP).
Wednesday: Rest, or easy 45 to 60 minute Zone 2 spin.
Thursday: Rest, or another easy Zone 2 ride. No moderate-intensity work.
Friday: Hard session #2. Alternate weekly between VO2 max and threshold. If Tuesday was VO2, Friday is threshold.
Saturday: Easy Zone 2 ride, 1 to 2 hours.
Sunday: Long ride, 2 to 4 hours at Zone 2, with optional race-pace surges in the final third if fresh.
Total weekly load: 6 to 10 hours, two hard sessions, 75 to 80 percent of ride time genuinely easy.
That is the framework. It is deceptively simple, and the discipline required to hold it is the actual difficulty.

The most common masters cyclist failure mode is adding a third or fourth hard-ish ride during the week. A Tuesday interval, a Thursday tempo hour, a Saturday hard group ride, and a Sunday long ride sounds like solid training. It is not.
Two of those four sessions have moderate-to-hard intensity outside the polarized structure. The Thursday tempo and Saturday hard group ride both fall into the "grey zone" that Seiler's research consistently shows underperforms.
Grey-zone work is intense enough to require recovery, but not intense enough to trigger the top-end adaptations that intervals produce. You pay the recovery cost of a hard ride without earning the fitness gain.
For a working parent with 6 to 8 hours a week to give the bike, every grey-zone hour is stealing recovery from Tuesday's or Friday's actual interval session.

The standard 3-build, 1-recovery periodization also needs adjustment for masters riders. The evidence suggests a 2-build, 1-recovery pattern works better after 45.
Masters riders accumulate fatigue faster and clear it slower. A third heavy build week that a 30-year-old absorbs cleanly can push a 50-year-old into overreaching territory that takes 2 to 3 weeks to fully recover from.
Volume during recovery weeks should drop by 40 to 60 percent compared to build weeks. Intensity does not drop to zero. Short high-cadence openers (10 to 30 seconds) preserve neuromuscular sharpness without adding recovery cost.
The mistake to avoid is "training through" a recovery week at moderate volume and moderate intensity. That defeats the entire purpose of the deload.
Sarcopenia (age-related muscle loss) begins around age 40 and accelerates through the fifties and sixties. Endurance training alone does not offset it, and in some cases can accelerate the loss of type-II fast-twitch fibers.
Two structured strength sessions per week are the minimum required to preserve muscle mass and neuromuscular power in masters cyclists. Single-leg work (split squats, step-ups, single-leg hinges) plus core stability work is more transferable to cycling than heavy barbell work for most riders in this age bracket.
The goal is not to become a powerlifter. The goal is to prevent the fast-twitch collapse that quietly eats into your sprint and climbing power year over year.
The 80/20 polarized model is not the only defensible approach for masters cyclists. Some researchers argue that pyramidal distributions (heavy zone 1, moderate zone 2, small zone 3) may work equally well for riders with lower total training volume.
Others point out that the evidence base for training in cyclists over 65 is thin. Sample sizes shrink dramatically past age 70, and individual variation dominates the group-level averages.
HRT for female masters cyclists and its interaction with training adaptation is essentially unstudied. Guidance for that population currently rests on clinical extrapolation, not direct trial data.
Two hard sessions per week. 48 to 72 hours between them. 75 to 80 percent of ride time genuinely easy. Two strength sessions. Recovery week every third week rather than every fourth.
That is the framework. Riders who hold it typically hold FTP within 5 to 10 watts of their peak into their late fifties.
Riders who train like they are still 30 lose 20 to 40 watts across the same decade.
The training principles that made you fast at 30 are not the principles that will keep you fast at 55. The recovery physiology has changed, and the plan has to change with it.
Seiler's masters guidance is not glamorous, and it is not aggressive.
It is exactly the kind of patient, boring training that consistently produces the riders still winning age-group nationals in their sixties.
